Pit Stops at PB

10 PAX were scattered all over Dallas running at Prison Break this morning. Quite a few hit the porta johns at the park, Mayor ended up with more medals than Michael Phelps, Gear Wrench has gone from an FNG Monday to passing AT on the all time posts list, Red Ratchet made it back to the gloom and Montross skipped the COT so he could get in some more miles. Great work guys!

Shoulder Burn at The Storm

12 PAX made it out to The Storm this morning and the weather was about as good as it gets, mid 40’s and no wind. Short disclaimer, pledge, quick warmup and time to go to work.

Mosey to the traffic circle in front of the school. Start with 50 LBC’s and 50 Flutter Kicks then run the lower drive to Lakewood stopping at each speed bump for 50 more of each. Plank for the six at Lakewood. Repeat the process back to the traffic circle but this time the exercises are 50 squats and 50 calf raises.

Mosey to the side of the school for some Dora 1-2-3

100 Dirty Hookups

200 Hip Slappers

300 Merkins

One partner works while the other runs across the parking lot and back. The PAX had been mostly quiet up until this point, but the Merkin Haters Club started to get a little rowdy during this routine. Something about being too swole to take off their shirts??? Or maybe too sore???

Back to the start for a little Mary and time was up.

It’s getting a little cooler

The weather is starting to cool off and Midoriyama is the place to be on Tuesdays and Thursdays at 5:30pm. 10 PAX came to get a good beatdown, but YHC may have disappointed a little with an average workout. Too much running and not enough bootcamps lately resulted in YHC having to back off the weinke a little. Here’s what we did:

Disclaimer

Pledge

Mosey down the park road stopping at each light pole for 2 burpees until you get to the turd shack in the back.

2021 JJ5K PREBLAST

We’re finishing up the dog days of summer and the cooler fall days are fast approaching. It’s time to stop using the hot and humid weather as an excuse not to get out and run, walk or ruck and the perfect way to do that is to sign up for the JJ5K on September 25th, 2021. F3 Gastonia has been a sponsor of this event for the last few years and we are continuing that sponsorship again this year. Some quick facts about the race:

  • Three options; 5k timed run, 5k walk untimed, 1 mile walk
  • Provides a scholarship to an East Gaston High School dance team member each year. This has directly impacted F3 Gastonia as Slaw’s 2.0 is a prior recipient of the award.
  • In 2020, F3 Gastonia PAX, M’s and 2.0’s accounted for over 1/3 of the total participants.
  • In 2020, F3 Gastonia had 6 PAX place in the Top 10 overall with Gold Digger taking 1st Overall. Tiger’s M was also the Top Female and we had multiple PAX medal in their age divisions.
  • 9am start on September 25th which means you can still post at your favorite Saturday AO and make it to the race.
  • Multiple sponsorship opportunities for companies or individuals who would like to donate. $100 sponsorship will get your logo on the race t-shirt and if you’re interested please see Sister Act or Broke for the forms.
  • Race signup link:  https://runsignup.com/Race/NC/Stanley/CPC5KTraining
  • Race location: Common Ground 5481 Hickory Grove Road, Stanley, NC 28164

This is a great opportunity to support the region and also enjoy some fellowship with your F3 brothers. You don’t have to be a runner, come out and walk or ruck, or just hang out at the F3 tent and support your brothers. I hope to see you there!

5 Burpees

30 Seal Jacks IC

5 Burpees

20 Plank Jacks IC

5 Burpees

10 Little Gumby’s IC

Mosey down to the park and line up for a Merkin ladder. Start with 20 Merkins, run across the lot for 19, back for 18….all the way to 1.

Partner up for some Ab Work, DORA style. One partner NUR’s across the lot and runs back while the other does the exercise.

100 Big Boys

200 American Hammers

300 LBC’s

Mosey to the concession stand between the ballfields for a Triple Nickel. 5 Dirty Hookups on the wall then run to the main sidewalk for 5 Imperial Walker Squats.

Back to the flag and time for 10 Burpee’s to finish it off.

NMM / COT

On the way to the workout, I saw a church sign that read “We’re open between Easter and Christmas”. This got me to thinking about how the church experience has changed for a lot of people (and churches) since the COVID pandemic started. Online worship, self studies and drive in services are just some of the options that have been available, and for some, will continue to be the way they worship. While I pray that each of you who read this is worshipping in some form, I encourage you to worship with a group of like minded believers in some type of structured setting. We talk a lot about the fellowship part of F3 being the glue that holds us together and it’s equally important when it comes to our faith. Fellowship with other believers keeps our faith strong, gives us opportunities to serve, holds us accountable and helps us to grow through teaching and prayer. If you’re looking for something like this let me know, I’d love to talk to you about it and see how I can help.

It’s a block party!

With quite a few recent Q’s, YHC was struggling to come up with something different for the Old School workout.  Slaw offered to bring blocks, so it was time to figure out what to do. F3 Greenwood does some killer coupon workouts and YHC searched their backblasts for some inspiration. It went like this…

Disclaimer

Pledge

Warmup

Continue the warmup with two laps around the track then partner up and grab one block.

DORA Pyramid

While one partner does the exercise the other rifle carries the block 50 yards and then does a farmers carry back.

50 burpees

100 big boys

150 merkins

200 flutter kicks

150 merkins

100 big boys

50 burpees

This ended up being a total shoulder and trap killer. It didn’t look so bad on paper, but the rifle carries seemed to be the thing that put it over the top. We took two more laps after this to give the upper body a rest.

DORA Pyramid – Round 2

For this round, one partner does the exercise with the block while the other NUR’s 50 yards and runs back.

50 tricep extensions

100 sumo squats

150 chest presses

200 curls

150 chest presses

100 sumo squats

50 tricep extensions

Everyone finished up right at time.

Great push by the PAX this morning. This was a pretty tough beat down and everyone kept pushing and getting stronger. Pizza Man and Slaw did EC, Mayor and Wirenut had a chest press competition, Haze talked Slaw into breaking their block and Balljoint and Gumby were killing the reps.

Pizza Man took us out.

We had a BLAST!

9 PAX showed for a prime time workout at the AO where dreams are crushed and lives are made miserable by the oppressive afternoon sun. But this is F3, so nobody really gives a crap about those things and we just put in the work. Due to the fact that Gomer spent Tuesday in the hospital for chest pain, yet for some unknown reason decided to post today, a VERY DETAILED DISCLAIMER was provided. We said the pledge, did a warmup and headed out toward the opposite side of the park.

Along the way we stopped at each light pole for Merkins, starting with 5 reps and increasing by 5 at each stop. Cross the road and down to the river loop trail where we had a BLAST.

B – Burpees

L – Lunges

A – American Hammers

S – Squats

T – Travoltas

The letters for each exercise were marked at various points along the trail. Start with 5 Burpees, run to L for 10 Lunges, run to A for 15 American Hammers, run to S for 20 Squats, run to T for 25 Travoltas, run back to start to complete the loop. Rinse and repeat with double the reps at each stop. Rinse and repeat with another double on the reps. We might have had time for one more double up, but Slaw threatened the life of YHC and it seemed like he had the support of most of the PAX so we headed back.

Made the same stops on the route back, this time with WWII’s at each stop. Time for 30 Flutters, 30 LBC’s and 22 for the vets to finish.

NMM/COT

Discussed the devotional put out by Sarlaac about the importance and need for group prayer.

200 meter run

20 Dips

200 meter run

25 Merkins

200 meter run

30 LBC’s

200 meter run

Repeat for 5 rounds total

Dr. Seuss and Red Ribbon led the way on this one with Bubba Sparxx right behind. Pillager and Freon stayed with the six, which was YHC.

Next up was The Burn

10 Big Boys oyo

10 American Hammers IC

10 Heels to Heaven oyo

10 Dying Cockroaches IC

10 Flutter Kicks IC

10 Sit up twist oyo

Rinse and repeat

Finish up with a lap back to the flag.

Proverbs 11:14 – “For lack of guidance a nation falls, but victory is won through many advisors.”

This was the QSource verse for the study this week and the topic was Shared Leadership. It tells us that if we rely solely on our own opinions then we are sure to fail, however, if we surround ourselves with like minded Christians who provide support and guidance we are sure to succeed. This is true in all aspects of life and I like to think of it as the good kind of peer pressure. Rely on the experience and knowledge of others to help you through whatever you’re going through. Life is not meant to be lived alone.
